5-Minute Tech Neck Correction: A Practical Routine for Desk-Bound Professionals

STEP 2. SCM and Scalene Release - 1 Minute

Tech neck causes the muscles at the front and side of the neck (Sternocleidomastoid) to become extremely tight. Releasing these allows the head to move back more freely.

  • Place your right hand on your left collarbone and press down gently.
  • Slowly tilt your head back and to the right diagonally.
  • Feel the stretch in the front-left part of your neck and hold for 15 seconds.
  • Repeat on the other side. Perform 2 repetitions for each side.

STEP 3. Chest Opening for Rounded Shoulders - 1 Minute

Tech neck is almost always accompanied by Rounded Shoulders. You must open the pectoralis major (chest) muscles to allow the neck to return to its proper place.

Grasp the back of your chair or interlock your fingers behind your head. Inhale and pull your elbows back as far as possible, opening your chest wide. Look slightly upward and focus on the sensation of your chest muscles stretching. Hold for 10 seconds and repeat 5 times.

STEP 4. Scapular Retraction (Squeezing Shoulder Blades) - 1 Minute

This strengthens the weakened back muscles to help hold your shoulders in a retracted position.

  • Form an 'L' shape with both arms.
  • Pull your elbows toward your body, imagining you are squeezing a pencil between your shoulder blades.
  • Push your chest forward and ensure your shoulders do not shrug upward.
  • Hold the squeeze for 5 seconds, then relax. Repeat 12 times.

STEP 5. Wall Angels - 1 Minute

Ideally done against a wall, but can also be performed in mid-air. This completes the overall alignment of the upper body.

Raise your arms into a 'W' shape, then slowly reach them upward into a 'V'. The key is to keep your elbows and the backs of your hands in the same plane as your back. Feel your back and neck muscles working together. Perform 10 slow repetitions.
